About Mark Shaner

Why I Started My Fitness & Nutrition Journey

I started lifting in November 2018 at 118 lb. I was tired of being skinny, chronically depressed, had no direction, and could never consistently stick with anything.

Fitness and nutrition gave me something I genuinely loved and eventually gave my life purpose. Training helped me build confidence, while learning about nutrition helped me stop being afraid of food. I learned that you can enjoy almost anything in reasonable amounts. Context and total intake matter. The dose makes the poison.

By 2024, I was around 185 lb while generally staying between roughly 10 and 15% body fat throughout the year. There was a lot of blood, sweat, tears, and a few back problems along the way. But the process almost completely got rid of my anxiety, opened up opportunities, and helped me earn respect within my community. I went from feeling like a loser with no direction to becoming someone others could trust and look to as a leader.

I hope everything I have learned can help other people become healthier, find confidence, and inspire them to make a positive impact on the people around them through a healthier lifestyle.

Why I Made This Program

I made this program for beginners who want to go from pancake to cake without guessing their way through random glute workouts. It starts with accessible machine and cable movements, teaches you to control every repetition, and gradually increases the work as you become stronger and more confident.

Being caked up is not only about appearance. Look at powerlifters, strongman competitors, weightlifters, or nearly anybody who is seriously strong. They have developed glutes because strong glutes are essential for squatting, hinging, stabilizing, and producing force. I created this program to help you build the look you want while developing a stronger foundation for everything else you do.

Safety and Medical Disclaimer

General education only

This guide provides general fitness education. It is not medical advice, diagnosis, treatment, rehabilitation, or individualized coaching. Results and tolerances vary.

Before training

If you have a health condition, injury, or concern about beginning exercise, seek appropriate professional guidance first. Choose loads you can control and follow facility rules.

Stop immediately

Stop for sharp pain, dizziness, or unusual symptoms. End the set when you cannot maintain the intended movement or technique.

Equipment responsibility

Inspect machine adjustments, pads, pins, cables, and attachments before use. Use equipment as intended and ask facility staff if you are unsure how to set it up safely.

Emergency symptoms: stop exercising and seek appropriate care for chest pain, fainting, severe shortness of breath, sudden neurological symptoms, or another concerning reaction. This language does not replace review by qualified medical or legal professionals.

Set the load and leave clean reps

3 DAYS

Weekly rhythm

Train on nonconsecutive days. A simple rhythm is Monday, Wednesday, Friday.

RIR

Every working set

Follow the assigned repetitions in reserve on each row. Start Week 1 at 4 RIR; the target changes across the program.

REPS

Then load

Add repetitions inside the assigned range first. Add the smallest load only after every set reaches the top with the prescribed tempo, pause, and RIR.

Program placement

Follow the three scheduled sessions: Thrust A, Hinge + Squat, and Thrust B. Keep a recovery day between them so you can repeat quality work.

Warm-ups and stop rule

Complete the two preparation rounds and listed W rows before loaded working sets. End the set when you cannot maintain the intended technique, tempo, or pause.

Start conservatively: use controllable loads and finish with the assigned clean repetitions still available. Record the weight in the Load column and completed repetitions in your training log.

Equipment and tracking

Required

Resistance machines

  • Hip-thrust machines and leg press
  • Hip abduction/adduction, leg extension, seated and lying hamstring curl machines
  • Standing and seated calf raise, calf extension and ab crunch stations

Cables and floor space

  • Cable station with a rope and ankle attachment for the listed movements
  • Clear space for the two-round preparation sequence

Optional personal equipment

  • Stable training shoes
  • Knee sleeves for personal comfort
  • Chalk or liquid chalk, if your gym allows it
  • Water bottle and a small gym towel
  • Exercise mat for the warm-up
  • Your own ankle attachment, if you prefer it
  • A notebook or training log for paper notes

Logging your training

If your purchase includes Everfit access, or you're coached by me, log your workouts in the app. PDF-only purchases don't include app access; use these worksheets or your own training log.

Record the weight you use, completed reps and actual RIR. Follow the listed rests and tempo, and note any substitutions. W marks a warm-up set, not a working set.

The required list covers the primary movements. Listed alternatives replace an exercise, never add work. Some use bands; Weeks 9-12 may also offer bilateral dumbbell or kettlebell alternatives. Check the replacement before choosing it.

Foundation, Intensification, Strength

01

Foundation

Weeks 1-4

12 direct glute sets per week

Begin at 4 RIR and follow each workout's assigned target.

02

Intensification

Weeks 5-8

15 direct glute sets per week

Begin at 3-4 RIR and follow each workout's assigned target.

03

Strength

Weeks 9-12

16 direct glute sets per week

Begin at 3 RIR and follow each workout's assigned target.

Tempo: how to read it

Read four-part codes as lowering - bottom pause - lifting - top pause. Each number is seconds. For example, 3-0-1-2 means lower for three seconds, no bottom pause, lift for one second, then hold the top for two seconds.

Keep the prescribed pause controlled without forcing range.

Weekly rhythm

Day 1: Thrust A
Day 2: Hinge + Squat
Day 3: Thrust B

Repeat this rhythm on nonconsecutive days. Follow the changing sets, repetitions, and RIR printed on each workout rather than repeating Week 1 unchanged.

Earn the next load

Add repetitions first

Add repetitions inside the assigned range while keeping the listed tempo, pause, and RIR. Let the current workout's targets guide you.

Then increase load

Add repetitions inside the assigned range first. Add the smallest load only after every set reaches the top with the prescribed tempo, pause, and RIR.

Keep the quality

Do not force extra repetitions by shortening the range, skipping a pause, or changing the movement. Technique and the assigned effort target govern the set.

Use the whole program

The schedule changes across all 12 weeks. Follow each printed session's volume and RIR instead of automatically adding weight every week.

Keep a useful record: your load, completed repetitions, and honest RIR help you choose a repeatable starting point next time.

Training terms

RIR

Repetitions in reserve: the clean repetitions you could likely complete before technical failure.

Tempo

The four-part repetition timing: lowering, bottom pause, lifting, and top pause.

Warm-up

A preparation row performed before the first loaded working row. It is not a working set.

Working set

A prescribed training row counted toward the exercise's planned work.

Unilateral

Complete every listed set and repetition for both sides.

Alternative

A replacement for the listed exercise, not extra work added to the session.

Double progression

Add repetitions within the listed range before increasing load while preserving the assigned RIR.

Rest

Recovery after a completed set. For a linked pair, alternate the two exercises and take the stated rest after each set; it is not a no-rest superset.

Warm-Up & Mobility

2 Rounds

Complete the sequence twice before each session. Repetitions are per round. Move slowly, stay pain free, and do not force range.

Kneeling Hip-Flexor Rocks23 per sidecontrolledKeep the ribs stacked and rock forward gently.Modifier: Unilateral
Bodyweight Squat253-1-1-0Lower for three seconds, pause for one, then stand smoothly.

Before the working sets

10-12 reps at 5 RIR with 1:00-1:30 rest; Single-Leg Press uses 10 reps per side.

From Week 5, add one optional 6-8-rep ramp set at 5+ RIR only when the working load is more than two machine increments above the initial warm-up.

Week 1 - Day 1

Thrust A

W = programmed warm-up. Record load on each line. Keep the assigned RIR, tempo, and pauses.
